Before each workout
Warm up for five to ten minutes and rehearse the first jumping movement at low intensity. This session contains six exercises. Each work interval lasts 30 seconds, followed by 30 seconds of recovery. Complete five rounds and take 60 seconds between rounds.

How to pace the five rounds
Use the first round to establish a rhythm you can preserve. Move deliberately during the prone row and incline reverse crunch, and land softly during the alternating lateral step jump and jump squat. The goal is not to win the opening round; it is to keep the fifth round recognizable.
The slam ball adds an external load. Choose a ball you can lift overhead and drive down while keeping control of your trunk. For the bodyweight movements, prioritize range and posture over speed. The 30-second recovery after every exercise is part of the fixed session, so do not skip it to make the circuit feel harder.
How to progress without changing the session
First, complete all five rounds with consistent movement quality. On a later workout, improve one small variable: use a slightly heavier slam ball, make the prone row position more demanding, or complete a few more controlled actions inside a 30-second interval. Change only one variable at a time so you can judge whether the full circuit remains repeatable.
Recovery and lower-impact options
Use Tuesday, Thursday and the weekend for recovery, walking or gentle mobility. If landings become noisy or posture changes, reduce the pace, lower the step, or replace a jumping movement with a comfortable lower-impact alternative. Stop any movement that causes pain.
