Who this four-day gym conditioning plan is for
This beginner gym conditioning plan gives you one complete 42-minute lower-body session to repeat on four training days. It uses a plyo box, Smith machine, barbell, aerobic step and hip adduction machine, with Monday, Tuesday, Thursday and Friday as training days and three recovery days.
The session comes directly from one frozen WorkoutGen Engine output. Every exercise, series, repetition target and rest time below is preserved from that output. Use conservative loads so the repeated lower-body work stays controlled across the week.
Your seven-day schedule
| Day | Training or recovery |
|---|---|
| Monday | Workout |
| Tuesday | Workout |
| Wednesday | Recovery |
| Thursday | Workout |
| Friday | Workout |
| Saturday | Recovery |
| Sunday | Recovery |
Before each workout
Warm up for five to ten minutes, then rehearse the box squat and Smith machine Romanian deadlift with very light loads. Keep every movement controlled and leave three clean repetitions available after each series. Follow the listed rest times instead of rushing through the 42-minute session.
If four lower-body days do not fit your recovery or schedule, compare this routine with the three-day beginner toning gym program before you begin.

How to progress without changing the session
Start with loads that keep all four Box Squat and Smith Machine RDL series steady, then apply the same rule to the three-series movements. When every repetition stays controlled and you still have three clean repetitions available, add the smallest practical amount of weight at the next workout. If technique changes, keep the load or reduce it.
The progressive overload guide explains how small, repeatable increases fit into a longer training routine.
If fat loss is your primary objective rather than general conditioning, use the four-day beginner weight-loss gym schedule instead. It has a different objective and full-body structure.
How to recover between consecutive training days
Monday and Tuesday repeat the same lower-body session, as do Thursday and Friday. Start conservatively and use the listed one-minute rests. If fatigue makes the planned repetitions unstable, take an extra recovery day instead of forcing the calendar. Use the rest-day muscle recovery guide for a clearer recovery checklist.
How to replace unavailable equipment
Keep the purpose of each movement when you substitute equipment. Replace the box squat with another comfortable squat pattern to a stable target, the Smith machine Romanian deadlift with another controlled hip hinge, and seated hip adduction with another comfortable adductor exercise. Preserve the listed series and rest structure. Stop any movement that causes pain and choose a comfortable alternative.
Your practical checklist
- Train on Monday, Tuesday, Thursday and Friday.
- Keep the five exercises in their listed order.
- Complete every series and follow its rest time.
- Leave three clean repetitions available after each series.
- Add load only while technique remains steady.
- Take an extra recovery day when the planned repetitions become unstable.
