Where should you land in the range?
- Beginner (first 6-12 months of training): aim for the lower end (1.6-1.8 g/kg). Your body is extremely responsive to new training stimulus and does not need maximal protein to grow.
- Intermediate (1-3 years): target the middle (1.8-2.0 g/kg). You need slightly more as progress slows.
- Cutting (fat loss phase): push toward the ceiling (2.2-2.4 g/kg). Higher protein protects muscle mass when you eat fewer calories, which is when muscle loss risk is highest.
There is no benefit to going above 2.2 g/kg for muscle growth in a caloric surplus. A 2023 study by Trommelen and colleagues showed that even a massive 100 g dose of protein after exercise kept muscle protein synthesis elevated longer than smaller doses, suggesting the body does not "waste" large amounts.
