Who this four-day beginner program is for

This free beginner gym program is for someone who can train four days each week and wants a fixed muscle-gain routine instead of choosing exercises at random. The same five-exercise session appears on Monday, Tuesday, Thursday and Friday, with three recovery days. It combines a Smith machine, barbell, resistance band, bodyweight row and dumbbells, so the equipment mix is broader than a single-machine plan.

Use the session as a repeatable training structure, not as a guaranteed muscle-gain result. It comes directly from one frozen WorkoutGen Engine output and keeps every exercise, series, repetition target and rest time unchanged.

Before each workout

Warm up for five to ten minutes, then rehearse the Smith machine bench press and sumo deadlift with very light loads. Keep every movement controlled and leave three clean repetitions available after each series. The session contains five exercises and takes about 55 minutes when you follow the listed rest times.

If four training days do not fit your week, compare this schedule with the three-day beginner muscle-building program before you start.

How to progress without changing the session

Begin with loads that keep every repetition steady. When you complete every series with the same technique and still have three clean repetitions available, add the smallest practical amount of weight at the next workout. If technique changes, keep the current load or reduce it. The progressive overload guide explains how to make those small changes consistently.

How to recover between training days

Use Wednesday, Saturday and Sunday for recovery, walking or gentle mobility. Because Monday and Tuesday are consecutive sessions, start conservatively. If fatigue makes the listed repetitions unstable, take an extra recovery day instead of forcing the calendar. Review the rest-day muscle recovery guide when you need a clearer recovery decision.

How to replace an exercise

If equipment is unavailable or a movement is uncomfortable, select another exercise for the same body area and keep the same series and rest structure. For example, replace one pressing movement with another comfortable chest press, or use another supported row for the Australian pull-up. Stop any movement that causes pain and choose a comfortable alternative.

Support the program outside the gym

Training is only one part of a muscle-gain routine. Use the practical protein guide to understand your food choices without changing the frozen workout itself.

Your practical checklist

  • Train on Monday, Tuesday, Thursday and Friday.
  • Keep the five exercises in their listed order.
  • Complete every series and respect its rest time.
  • Leave three clean repetitions available after each series.
  • Add load only when technique stays stable.
  • Take an extra recovery day when the planned repetitions become unstable.

It is for beginners who can train on four days each week and have access to a Smith machine, a barbell, dumbbells, a resistance band and a low bar for bodyweight rows.

Which days should I train?
